- Strength-focused, lower session frequency (powerlifting, general lifting): a more even split between carbs and fat usually works, since total training volume is lower.
- Fat should rarely drop much below roughly 0.5–0.8 g per kg of bodyweight — it supports normal hormone function even when it isn't the macro you're optimizing.
Rather than chasing an exact ratio, pick a reasonable split, live with it for two or three weeks, and adjust based on energy levels, training performance, and whether your weight is trending the direction you want.
Step 3: Reading labels and estimating portions
This is where most beginners get stuck, because "counting macros" sounds like it requires a food scale and a nutrition database open at every meal. It doesn't have to. A few shortcuts:
- Packaged food: the nutrition label gives you grams per serving directly — just check the serving size isn't smaller than what you're actually eating.
- Whole foods without a label: a palm-sized portion of meat, fish, or tofu is a reasonable rough estimate for a protein-dense serving; a cupped handful works for rice, oats, or potatoes.
- Restaurant or home-cooked meals: this is the case that trips people up most, since there's no label and eyeballing is unreliable — most people underestimate calories and protein in mixed meals by a wide margin.
You don't need perfect precision. Getting within a reasonable range of your targets, consistently, beats being exact once a week and guessing the rest of the time.
Common beginner mistakes
- Counting the raw ingredient, not the cooked result. Rice and oats roughly double in weight after cooking — measure whichever state matches the number you're using.
- Forgetting cooking oil, sauces, and dressings. These are almost pure fat calories and are the single most common reason a "healthy" meal runs higher than expected.
- Giving up after one bad day. A day where you miss your targets doesn't undo the days you hit them. Macro tracking is a weekly average game, not a daily pass/fail test.
- Over-tracking early and burning out. Trying to log every gram of everything in week one is how most people quit by week three. Start with your main meals and build the habit before chasing precision.
