Marathon Fueling: What to Eat Before, During and After Race Day

Marathon training gets months of careful planning — long runs, tempo sessions, taper weeks — and then race-day nutrition gets figured out the night before with a bowl of pasta and a hope. Why marathon fueling is a different problem

A 5K or 10K is short enough that your body runs almost entirely on the glycogen already stored in your muscles. A marathon is not. Most runners without a fueling strategy hit a wall somewhere between mile 18 and 22, when glycogen stores run low and the body is forced to slow down and lean harder on fat for fuel — a much less efficient process at race pace. Fueling for a marathon means managing two separate resources: the carbohydrate you'll burn for energy, and the protein that keeps your muscles intact through hours of repeated pounding.

The days before: topping off, not overhauling

Carb-loading works, but it's less dramatic than the myth. In the final two to three days before the race, shift your plate ratios toward more carbohydrate and slightly less fiber and fat, while keeping your usual protein intake steady. The goal is maximizing glycogen stores, not eating everything in sight — a moderate increase in rice, pasta, bread, potatoes and fruit is enough. This is also not the week to try a new diet, a new supplement, or a new pre-race meal. Race week rewards boring, tested choices.

Protein doesn't taper with training volume. Even during the taper, when mileage drops sharply, your muscles are still repairing from months of accumulated load. Holding your normal protein target through taper week protects the fitness you've built rather than letting it quietly erode in the final days.

Carbs go up, protein stays flat. In the 2–3 days before race day, lean into more carbohydrate at each meal. Keep your daily protein target exactly where it's been all training block — this is not the week to cut back.

Race morning: the last meal that matters

Eat a carbohydrate-focused breakfast 2–4 hours before the start — enough time to digest, not so early that you're running on empty by mile 10. A modest amount of easily digested protein alongside it (yogurt, a banana with nut butter, toast with eggs) is fine for most runners, but this is not the meal to test a large protein load; a heavy, high-fiber, high-fat breakfast is the classic cause of race-day stomach trouble. If you've rehearsed a specific breakfast during a long training run and it worked, that's your answer — race morning is not the time to improvise.

During the race: carbs do the work, not protein

Once you're running, protein is not the priority — carbohydrate and fluids are. Gels, chews, sports drinks and real food at aid stations exist to keep glycogen topped up and delay the wall. Most runners tolerate roughly 30–60 grams of carbohydrate per hour once running past about 90 minutes, but tolerance varies a lot between individuals, which is exactly why this should be rehearsed in training long runs, not tried for the first time on race day. Protein during the run itself is unnecessary for the vast majority of marathoners; save it for after you cross the finish line.

The recovery window: rebuilding after the finish line

The hours after a marathon are when the real repair work begins. Your glycogen stores are depleted and your muscle fibers have taken a few hours of continuous mechanical damage. A combination of carbohydrate and protein in the first meal after finishing — a normal, generous meal rather than a huge one immediately, since post-race appetite is often unreliable — supports both glycogen replenishment and the muscle repair process.
