A CrossFit week doesn't look like a typical strength program. You might squat heavy on Monday, sprint through an EMOM on Tuesday, hang from a pull-up bar for a chipper on Wednesday, then do it all again by Friday. That's not one training stimulus — it's four or five, stacked on top of each other, all demanding the same finite pool of muscle-repair resources. Figuring out how much protein you actually need is less obvious than it looks, because CrossFit borrows fatigue from strength sports, endurance sports and skill work all at once.
Why CrossFit is a different recovery problem
A powerlifter recovers from a handful of heavy lifts. A runner recovers from repetitive impact on largely the same muscle groups. A CrossFit athlete recovers from both, plus gymnastics-style pulling and pushing, plus the metabolic stress of going hard for time. Muscle damage happens broadly — quads from squats and box jumps, shoulders from overhead work, lats and forearms from pull-ups and rope climbs, and a cardiovascular system that's been redlined more than once in a week.
High training frequency compounds this. Most CrossFit athletes train four to six days a week, often with barely 24 hours between sessions that stress overlapping muscle groups. That's exactly the scenario where protein intake stops being optional and starts determining whether you show up to the next WOD recovered or still beat up from the last one.
The practical target
The same evidence base that applies to strength and endurance athletes applies here: roughly 1.6 to 2.2 grams of protein per kilogram of bodyweight per day (about 0.7 to 1 gram per pound) covers the demands of mixed, high-frequency training. Because CrossFit combines strength work with the training volume of an endurance sport, most athletes are better served sitting in the upper half of that range rather than the low end.
1.8–2.2 g per kg of bodyweight, most training days. For a 75 kg (165 lb) athlete, that's roughly 135–165 g of protein daily. On lighter weeks or during a deliberate cut, the lower end of the broader range is enough — just don't let it slide during your highest-volume block.
If your box programs two-a-days, a competition prep cycle, or back-to-back high-skill sessions, treat that stretch like you would a marathon-training block: protein needs go up alongside training volume, not down.
Timing that actually matters
With sessions this frequent, the biggest lever isn't a perfectly timed post-WOD shake — it's making sure you're never running a deficit heading into the next class. A few things that genuinely help:
- Eat a protein-containing meal within a few hours of training, whenever that happens to fall. The old "30-minute anabolic window" is far looser than gym folklore suggests.
- Don't train on an empty recovery tank. If yesterday's WOD was brutal and today's meals were light, expect today's session to feel worse — that's under-recovery showing up as poor performance, not a bad day.
- Spread intake across 4–5 feedings rather than backloading it at dinner, especially on days with morning and evening sessions.
Don't let carbs get forgotten
Protein handles repair, but CrossFit's metabolic conditioning work burns through glycogen fast. Under-fueling carbohydrates while chasing a protein number is a common mistake — it leaves you with the building blocks for repair but not the fuel to perform the next high-intensity piece. Protein and carbohydrate are a team here, not competitors for plate space.
The mistakes that show up as flat WODs
- Treating every day like a rest day, nutritionally. A five-day training week needs five days of consistent intake, not a big Sunday meal-prep binge that fades by Thursday.
- Under-eating around competition or a testing week. Nerves and busy schedules quietly cut portions right when demands are highest.
- Skipping breakfast before an early class. Training fasted occasionally is fine; making it a daily habit while also trying to hit a high protein target just makes the rest of the day harder.
- Guessing at portions after a long day at the box. Hunger and fatigue make it easy to misjudge whether a meal actually covered what the day demanded.
