1.6–2.2 g per kg of bodyweight, daily. A 90 kg (198 lb) lifter needs roughly 145–200 g of protein per day. Competing in a weight class and trying to stay lean at that weight? Aim at the top of the range — protein needs rise as body fat drops.
If you're deliberately trying to add bodyweight to move up a class or support a higher total, the extra calories should come mostly from carbohydrate to fuel training, with protein held steady in that same range rather than scaled up indefinitely. Heavy strength training days and lighter technique or accessory days don't need to be fueled identically, but protein itself should stay consistent — it's total daily intake, not the timing of a single shake, that supports recovery. A workable structure:
- Spread protein across 3–5 meals, each landing in a solid range rather than one or two oversized feedings
- Keep protein steady on rest days. Tendons and connective tissue rebuild around the clock, not just on training days
- Adjust carbs, not protein, around heavy sessions — more fuel before and after a max-effort day, less on a technique-focused day
Mistakes that cost lifters strength
- Bulking blindly. Eating "however much it takes to feel full" tends to add more fat than a lifter needs, without a matching gain in usable strength.
- Cutting too hard to make weight. Dropping protein along with calories in the final weeks before a meet risks losing the strength you're trying to protect, not just body fat.
- Treating pre-workout supplements as a protein strategy. A pre-training drink is not a substitute for meeting your daily protein target from real food.
- Ignoring rest-day nutrition. Recovery from a heavy meet or training block happens on the days you're not under the bar.
